How to Use Lactate Threshold Heart Rate to Set Your Running Zones

Most runners know they should train in different heart rate zones.


The problem is that many people calculate those zones using maximum heart rate,

which do not evolve as you adapt to your running workouts.


A more accurate method is to use lactate threshold heart rate (LTHR).


What is Lactate Threshold Heart Rate (LTHR)?


Lactate Threshold Heart Rate (LTHR) is the highest heart rate you can sustain for an extended period without fatiguing rapidly.

In simple terms, it's the point where your body starts producing lactate faster than it can clear it.


Despite the name, lactate isn't the enemy. Your muscles are constantly producing and using lactate as a source of energy, even when you're walking or jogging.


The problem only begins when your exercise intensity becomes so high that lactate production outpaces your body's ability to remove and reuse it.

A simple way to picture it is to imagine filling a sink with water.


At low exercise intensities, the tap (lactate production) and the drain (lactate clearance) are balanced. Water flows out as quickly as it flows in, so the sink never fills up.


Now slowly turn the tap up.


Eventually, water starts entering the sink faster than the drain can remove it.


The water level begins to rise.


Your lactate threshold works in exactly the same way. Below your threshold, your body keeps up just fine. Above it, lactate and other fatigue-related by-products begin to accumulate, making it harder and harder to maintain your pace.


This is why your lactate threshold is such an important marker for runners. It represents the fastest pace you can maintain before fatigue increases dramatically.

Improving your lactate threshold is like getting a larger drain. You can drain way more water even when the faucet is on full blast.


Why use Lactate Threshold Heart Rate instead of Maximum Heart Rate?


Many running plans calculate training zones using your maximum heart rate (MHR).


While this is simple, it isn't always very accurate.


Maximum heart rate varies significantly from person to person and is influenced largely by genetics. Two runners of the same age can have completely different maximum heart rates, making formulas like 220 − age a rough estimate at best.


Lactate Threshold Heart Rate (LTHR), on the other hand, is based on your current fitness level. As your endurance improves, your lactate threshold increases, allowing you to sustain faster paces at the same effort.


For runners, this makes LTHR a much more practical way to set training zones. Your easy runs stay easy, your tempo runs are appropriately challenging, and your interval sessions target the right intensity.

If you have access to your lactate threshold heart rate, whether through a field test or a sports watch, it's generally the better metric to build your running workouts around.


How to Measure Your Lactate Threshold Heart Rate


There are three common ways to measure your Lactate Threshold Heart Rate (LTHR), ranging from the most accurate to the most practical.


1. Laboratory Test (Most Accurate)


The gold standard is a laboratory test.


You'll run on a treadmill or cycle on an ergometer while increasing the intensity every few minutes. At each stage, a small blood sample is taken from your finger or ear to measure your blood lactate levels. The point where lactate begins to rise rapidly is identified as your lactate threshold.


While this is the most accurate method, it's also the most expensive and least accessible.


2. Sports Watch (Easiest)


Many GPS watches, such as Garmin models, can estimate your lactate threshold automatically.


After completing a guided threshold workout or from analysing your recent runs, the watch estimates your LTHR and can even update your heart rate zones for you.


For most recreational runners, this is accurate enough and by far the easiest option.


3. The 30-Minute Field Test (Best DIY Method)


If you don't have access to a lab or a sports watch, you can estimate your LTHR yourself.


  1. Warm up for 10–15 minutes with some easy running and a few short strides.

  2. Run as hard as you can sustain for 30 minutes on a flat route or treadmill.

  3. Record your average heart rate during the final 20 minutes of the run.


That average heart rate is a good estimate of your Lactate Threshold Heart Rate and can be used to set your training zones.


Tip: Repeat this test every 8–12 weeks. As your fitness improves, your lactate threshold will usually increase, so it's worth updating your training zones periodically.

What Each Heart Rate Zone Is Used For

Once you've calculated your lactate threshold heart rate, you can divide your training into five zones. Each one develops a different aspect of your fitness, so they all have a place in a well-rounded running program.


Zone 1: Recovery


Effort: Very easy

Talk test: You can hold a full conversation without any difficulty.


Zone 1 is all about recovery. These runs increase blood flow to your muscles, helping them recover from harder sessions without adding much fatigue.


Use Zone 1 for:

  • Recovery runs

  • Warm-ups

  • Cool-downs

  • Walking or easy cycling


Zone 2: Aerobic Base


Effort: Easy

Talk test: You can comfortably speak in full sentences.


This is where you build your aerobic engine. Zone 2 training increases the number of capillaries and mitochondria in your muscles, allowing you to deliver and use oxygen more efficiently. It should make up the majority of your weekly running.


Use Zone 2 for:

  • Long runs

  • Easy runs

  • Base-building workouts


Zone 3: Tempo


Effort: Moderate to hard

Talk test: You can only manage short sentences.


Zone 3 sits just below your lactate threshold. It teaches your body to sustain a faster pace for longer without fatiguing too quickly. These workouts are challenging but controlled.


Use Zone 3 for:

  • Tempo runs

  • Steady-state runs

  • Marathon pace training


Zone 4: Threshold


Effort: Hard

Talk test: Only a few words at a time.


This is where you train at or very close to your lactate threshold. The goal is to improve your ability to clear lactate, allowing you to maintain higher speeds before fatigue sets in.


Use Zone 4 for:

  • Threshold intervals

  • Cruise intervals

  • Sustained threshold runs


Zone 5: VO₂ Max


Effort: Very hard

Talk test: Talking is almost impossible.


Zone 5 is reserved for short, high-intensity efforts. These sessions improve your VO₂ max by challenging your heart, lungs, and muscles to work at their maximum aerobic capacity.

Because they're so demanding, they should only make up a small part of your training.


Use Zone 5 for:

  • 400–800 metre repeats

  • Hill sprints

  • VO₂ max intervals

  • Short interval sessions


The Big Picture


A common mistake is running every workout at the same moderate intensity. Instead, each heart rate zone has a specific purpose:


  • Zone 1: Recover.

  • Zone 2: Build your aerobic base.

  • Zone 3: Improve sustainable speed.

  • Zone 4: Raise your lactate threshold.

  • Zone 5: Increase your VO₂ max.


Use the right zone for the right workout, and you'll recover better, train more effectively, and continue improving over the long term.

Lactate Threshold Heart Rate is one of the most useful tools a runner can use to train smarter. Unlike maximum heart rate, it reflects your current fitness level and gives you more accurate training zones.


Once you know your LTHR, every run has a purpose. Easy runs become truly easy, tempo runs target your threshold, and interval sessions hit the right intensity to improve your speed and endurance.


Remember, consistency beats perfection. Test your lactate threshold every couple of months, update your training zones as your fitness improves, and trust the process.


Train in the right zone, stay consistent, and you'll be surprised how quickly your running begins to improve.
